Fat Burner Supplements vs Training: What Actually Works

5 min readUpdated 2026-09-02Seven Day Shred

Fat burners are marketed on mechanism: thermogenesis, metabolic rate, appetite signalling. The mechanisms are usually real in a narrow sense. The question nobody puts on the label is how large the effect is compared with the things you are already able to do for free.

How they are supposed to work

Most fat burner formulas combine a few of the same ingredients. A stimulant, usually caffeine, to raise alertness and slightly increase energy expenditure. A thermogenic compound intended to raise body temperature and therefore energy use. Something marketed as an appetite modulator. Occasionally an ingredient claimed to help the body access stored fat.

Take the most generous published effects for these ingredients and the combined result is typically small, measured over short study periods, and often measured in people who were simultaneously dieting.

Compare the size of the levers

This is the comparison the marketing avoids. Consider a normal day for someone trying to lose weight.

ChangeRough daily effect
Adding 5,000 steps200 to 250 calories
Replacing two soft drinks with water250 to 350 calories
A 20-minute bodyweight session120 to 200 calories, plus muscle retained
Swapping a refined snack for protein and fruit150 to 250 calories, and less hunger later
A typical fat burner supplementSmall, variable, often within measurement noise

The figures above are approximations and vary with body size and intensity. The point is the order of magnitude, not the decimal place. The free changes are not marginally better than the supplement. They are in a different category.

The compounding problem

There is a second cost that never appears on the label. Buying a fat burner creates the feeling that the problem is being handled. That feeling reliably reduces the urgency of the changes that would actually work.

The guide

It is difficult to measure and it is the most expensive part of the purchase.

How to judge any supplement claim

  1. Ask for the effect size, not the mechanism. "Increases thermogenesis" is not a number.
  2. Check whether the study participants were also dieting. If they were, you cannot attribute the result to the capsule.
  3. Check the study length. Four weeks tells you very little about a twelve-month problem.
  4. Check the dose in the product against the dose in the study. They are frequently different.
  5. Ask what happens when you stop taking it.

Very few products on a shelf survive all five questions.

Where the result actually comes from

A modest deficit you can hold. Enough protein. A daily step floor. Three to five short training sessions a week. Seven hours of sleep. Repeated for months rather than days.

It is unexciting, which is precisely why an industry exists to sell you something more interesting. The unexciting version is the one that works.
